Nearly half of Americans fall short of the recommended intake for magnesium, a mineral that plays a crucial role in muscle contraction, nerve signaling, and more than 300 biochemical reactions in the body. Closing that gap through supplementation sounds simple, but the mineral comes packaged in a dozen different compounds, each behaving as a distinct substance once it enters the body. Magnesium citrate, for instance, moves through the gut quickly enough that it may treat constipation. Magnesium glycinate, by contrast, absorbs more gently and is favored for sleep and anxiety. 

Here’s what you need to know about whether to try magnesium and which type might be right for you.

The science

Magnesium is an essential mineral that’s involved in everything from energy production, protein synthesis, and DNA repair to blood sugar control, muscle contraction, and nerve signaling. 

For most adults, federal guidelines recommend that men get 400 to 420 mg of magnesium per day and women get 310 to 360 mg. Recent dietary studies show many Americans increasingly do not meet these levels, in part due to poor diets and less magnesium in our food over time. And though severe deficiency is not particularly common, low magnesium intake can cause problems.

Trying to meet these daily goals with supplements can be confusing because of how labels are written. It comes down to the difference between the “total compound” and “elemental magnesium.” Pure magnesium has to be bound to a carrier molecule (like glycinate or citrate) to form a stable pill. Often, the front of a bottle will boldly advertise “1,000 mg of magnesium glycinate,” for example, but only about 14% of that is actual, elemental magnesium. The rest is the carrier. To know how much you are actually getting toward your daily goal, always ignore the front label and check the “Supplement Facts” panel on the back. Look for the specific line that says “Magnesium (as magnesium glycinate)” in this example, and the number next to that is your true elemental dose.

Another tricky part is that most doctors don’t regularly check for magnesium deficiency, and even when they do, a standard blood test is not a reliable measure. About 60% of magnesium is stored in the body’s bones and the rest is stored in soft tissues, with less than 1% in our blood.

Standard blood serum tests only capture what is floating in the bloodstream at that moment, reflecting a tiny fraction of total magnesium that fluctuates day to day, says Robert Kachko, ND, LAc, Director of Integrative Medicine at Atria Health Institute. “Serum levels don’t always tell the whole story,” he notes. If signs of a deficiency are present, your clinician should order a red blood cell (RBC) magnesium test, which measures the average of your body’s actual stores over about 120 days, much like an A1C test tracks blood sugar.  

Signs that you may be running low on magnesium include fatigue, high blood pressure, insomnia, muscle tension, and muscle twitching. While most clinicians say the first step is to eat more foods that contain magnesium, such as dark leafy greens like spinach, nuts, seeds, legumes, and whole grains, magnesium supplements are safe to try if you think you’re not getting enough from your diet.

What the research shows: form matters

At the broadest level, magnesium is divided into inorganic salts (such as oxide, carbonate, and chloride) and organic forms, which include organic acid derivatives (citrate, malate, and threonate) and amino acid chelates (glycinate and taurate).

  • Inorganic forms are poorly absorbed. When magnesium oxide passes through the gut without being taken up, water follows, producing a laxative effect. This makes inorganic forms useful for constipation, but not the right choice for other uses.
  • Organic forms are significantly better absorbed and have more widespread effects throughout the body. They’re the right category for most well-being applications.

Here are areas that magnesium may affect:

Sleep: This is where many people have heard of magnesium, but while some studies suggest supplementation may modestly improve sleep, especially in people with poor sleep or a magnesium deficiency, overall evidence remains limited. 

Dr. Marc Benton, Director of Sleep Medicine at the Atria Health Institute, notes that magnesium supplementation can’t replace behavioral strategies and sleep hygiene—but he says if you’ve optimized the rest of your sleep routine, magnesium can be a safe option worth trying. A 2025 randomized trial showed a small improvement in insomnia symptoms. Other studies have suggested that for some people, magnesium may improve sleep efficiency, increase total sleep time, and enhance relaxation, any of which may be beneficial. People most likely to see benefits include older adults, those with restless legs complaints or nocturnal muscle cramps, and those with stress-related insomnia. 

A top choice for sleep support is magnesium glycinate, valued for its high bioavailability and gentleness on the stomach. It works by pairing magnesium with glycine, an inhibitory neurotransmitter that helps calm the central nervous system and lower core body temperature. Rather than forcing sleep like a heavy sedative, it sets the stage for a nervous system more capable of natural rest, particularly if a baseline magnesium deficiency exists. Magnesium also facilitates muscle relaxation and reduces night cramps.

Both Kachko and Dr. Benton agree: if you try it, take magnesium glycinate, taurate, or threonate in the evening, close to your anticipated bedtime. Effects accumulate over time rather than appearing overnight—though glycine itself can act relatively quickly in certain situations (more on this below).

Anxiety: Kachko frames magnesium as a low-intensity intervention or sensible first step for mild anxiety, particularly if accompanied by other physical symptoms of deficiency like eyelid flutters, leg cramps, frequent headaches, fatigue, or heart palpitations. 

Here, magnesium glycinate stands out because of its fast-acting, double benefit. It pairs an easy-to-absorb mineral with glycine, a calming amino acid that acts as a natural brake on a high-alert nervous system. Instead of taking weeks to build up, this combination works rapidly to soothe over-excited nerves and help head off building stress. “If our nervous system is all revved up and we’re going into panic, glycine can somewhat stop that in its tracks,” Kachko says. 

GI symptoms: For constipation, inorganic forms are the practical option. Kachko prefers them over stimulant laxatives and says they’re safe and effective for occasional use. But he cautions against daily use without addressing root causes: inadequate hydration, low fiber intake, or other underlying factors. 

Magnesium oxide is the most common option in this category, typically used at higher doses. Kachko recommends starting low and titrating up to an upper limit of 1–1.5 g of total magnesium oxide. Magnesium citrate is also used for bowel prep. Because these draw water into the gut, staying well hydrated while using these forms is important.

Migraine: This is where the clinical evidence for magnesium supplementation is arguably strongest. Studies have found that various types of magnesium are effective, and the Canadian Headache Society endorses magnesium for migraine prevention, both as a standalone approach for milder cases and alongside other treatments for harder-to-treat ones.

Cardiovascular health: A meta-analysis found that circulating magnesium in a person’s blood was associated with 30% lower risk of cardiovascular disease. Supplementation has also been linked to dose-dependent blood pressure reductions, decreased arrhythmias, and in one study of people with coronary artery disease, it was linked to a 14% improvement in exercise duration and less exercise-induced chest pain. However, results in people with high blood pressure have been mixed

For cardiovascular and neurological applications, Kachko's preferred form is magnesium taurate, which pairs magnesium with taurine, an amino acid that helps heart function.

Brain health: Here, magnesium L-threonate has shown it can cross the blood-brain barrier to raise magnesium levels in the brain in animal models, and some early human research suggests potential cognitive benefits such as sharpened focus, mental clarity, and memory improvements. Robust human clinical trial data is still limited, so this is an area to watch. 

Usage guidelines

  • Dosing: The right dose varies depending on the form, so check with your care team to find what makes sense for your circumstances. Splitting your daily dose into smaller portions may improve overall absorption, since the gut’s ability to take up magnesium decreases as single-dose size increases.
  • Test one variable at a time: Finding the ideal form and dose often takes a bit of personal trial and error. To gauge what actually works, stick to one supplement at a time rather than starting multiple new products or complex magnesium blends all at once, says Dr. Benton.
  • Finding the right supplement: Because supplements are not federally regulated, third-party verification is essential for ensuring quality and safety. Look for products certified by organizations such as United States Pharmacopeia (USP), NSF International (or NSF Certified for Sport), ConsumerLab.com, or Informed Choice. These seals confirm that a company’s manufacturing meets strict standards and the product contains what the label claims. If you don’t see an official seal, you can request a Certificate of Analysis (CoA) directly from the manufacturer to verify batch-specific purity and potency. 
  • Safety: Before trying any new supplement, consult with your physician. For most healthy adults, the main side effect of magnesium is GI symptoms.
    • Anyone with kidney disease should check with their physician before supplementing, as impaired kidney function affects how the body clears magnesium. High calcium-to-magnesium ratios can also cause problems, so it’s important to keep your ratio around 2:1.
    • If you take certain medications, timing matters. Magnesium can reduce the absorption of some antibiotics (fluoroquinolones and tetracyclines), thyroid medications, and osteoporosis drugs. Spacing magnesium at least two hours from these medications is advisable.

The bottom line

While magnesium is a low-risk supplement with targeted benefits, it works best as part of a broader health strategy rather than a standalone cure. The best place to start is with the fundamentals: prioritizing magnesium-rich foods and addressing the lifestyle habits that directly impact sleep and mood. If you suspect a deficiency, ask your care team about an RBC magnesium test, and ensure you select the specific form that aligns with your goals.
